VO2 max measures the absolute maximum amount of oxygen your body can consume during intense exercise. Expressed in milliliters of oxygen per kilogram of body weight per minute (mL/kg/min), it stands as the standard benchmark for cardiovascular fitness and aerobic endurance.
Getting a perfectly precise number requires a trip to a sports science lab. You run on a treadmill or pedal a stationary bike while wearing a specialized mask. That mask captures the exact volume of oxygen you breathe in and the carbon dioxide you breathe out. The technician makes the test progressively harder until you simply cannot continue.
Since most of us do not have a metabolic lab handy, exercise scientists rely on field tests. These methods use math to estimate your aerobic capacity based on proven relationships between speed, age, weight, and heart rate.
The intuition behind VO2 max formulas
Before doing any math, it helps to know why these field tests actually work. Your body uses oxygen to turn fuel into energy. The faster you run, the more energy you demand, and the more oxygen your body has to process to keep your muscles moving.
Imagine you and a friend are running at the exact same pace. If your heart rate sits at 140 beats per minute (bpm) and your friend’s is 170 bpm, your cardiovascular system is more efficient. You deliver the required oxygen with less effort, which usually means your VO2 max is higher.
Formulas also factor in age and biological sex. Maximum heart rate drops naturally as we get older. Biological sex influences muscle mass and hemoglobin levels, which dictate how well your blood transports oxygen. By looking at a physical performance test alongside a few biological variables, we can estimate oxygen uptake with surprising accuracy.
Method 1: The Rockport 1-mile walk test
The Rockport walk test is heavily researched and perfect if you prefer walking to running. You walk one mile on a flat surface as fast as possible, then immediately check your pulse and record your total time to plug into this equation:
VO2 max = 132.853 − (0.0769 × weight in pounds) − (0.3877 × age) + (6.315 if male) − (3.2649 × time in minutes) − (0.1565 × heart rate)
This equation tells a clear story about how your body works. You start with a base score of 132.853. From there, you lose points for weight because moving a heavier body requires more effort. A heavier person walking at the same speed and heart rate as a lighter person is working closer to their maximum capacity.
You also drop points for age, reflecting the natural decrease in aerobic capacity over time. Biological males get a 6.315-point bump because they generally have higher lung volumes and more hemoglobin. Finally, the formula subtracts points based on your time and heart rate. Taking longer to finish or crossing the line with a high heart rate indicates lower aerobic fitness.
Method 2: The Cooper 12-minute run test
Developed by Dr. Kenneth Cooper in 1968, this test asks you to run or walk as far as you can in exactly 12 minutes.
VO2 max = (distance in meters − 504.9) ÷ 44.73
Running relies almost entirely on aerobic energy. Because of this, there is a direct, linear relationship between the distance you cover in 12 minutes and the amount of oxygen your body uses. Notice that this formula ignores heart rate and weight entirely. It assumes you are pushing yourself to absolute exhaustion. If you cover more ground in those 12 minutes, your body is processing oxygen more efficiently.
Method 3: The resting heart rate method
If you want an estimate without sweating, a 2004 study by Niels Uth and colleagues offers a method based entirely on your pulse.
VO2 max = 15 × (maximum heart rate ÷ resting heart rate)
To get your estimated maximum heart rate, just subtract your age from 220.
This approach looks at the ratio between your engine’s top speed and its idling speed. A highly trained endurance athlete has a strong heart that pumps a massive volume of blood with every single beat. Because it is so efficient, it barely has to work when the body is at rest, leading to a resting heart rate sometimes as low as 40 or 50 bpm. Dividing a normal maximum heart rate by a very low resting heart rate creates a larger multiplier, pushing the VO2 max estimate higher.
Method 4: The 1.5-mile run method
Military and police academies often use the 1.5-mile run to test physical readiness. It evaluates how quickly you can complete a fixed distance.
VO2 max = 3.5 + (483 ÷ time in minutes)
The 3.5 in this equation represents the baseline oxygen your body consumes while sitting completely still. This baseline is known as 1 MET, or the metabolic equivalent of task. A faster run yields a smaller time value. Dividing 483 by a smaller number gives you a larger result, which pushes your final VO2 max higher once added to your resting baseline.
What makes a good VO2 max?
Once you run the math, you need to know what the result means. The American College of Sports Medicine (ACSM) groups these scores to help people see where they stand compared to the general population.

Scores of 56 or higher for males, and 47 or higher for females, fall into the superior range. Elite endurance athletes like Olympic marathoners or professional cyclists routinely hit between 70 and 85. For a typical healthy adult, landing somewhere between 35 and 50 is perfectly normal and shows a solid foundation of cardiovascular health.
Field tests are highly practical, but remember they are only estimates. Things like heat, humidity, the running surface, hydration levels, and your pacing strategy will all alter your performance on test day. Even the shoes you wear or the amount of sleep you got the night before can nudge the numbers up or down.
